Your baby is growing at an incredible rate, and your body is also making a huge effort to keep up with all those changes. So if you've recently noticed lower back pain, a feeling of heaviness, difficulty finding a comfortable sleeping position, or increased pressure in your pelvis… don't worry, it's completely normal.

This is where prenatal yoga can become your greatest ally. And no, it's not about doing complicated poses or demanding more from a body that's already giving its all. It's quite the opposite: moving gently, releasing tension, and preparing your body and mind for childbirth, always with a practice adapted to this stage and listening to what your body is telling you each day.

Yoga in the third trimester of pregnancy: what changes at this stage

During these last few weeks, your body is constantly adapting to the baby's growth. Your center of gravity shifts, your balance sometimes plays tricks on you, and things you used to do without thinking (like bending down to pick something up) now require a little more effort. Nothing unusual; it's just part of being in this final stretch.

In addition, hormones continue their work, preparing the body for birth: ligaments become more flexible and joints gain mobility to facilitate delivery. Great for when the time comes, yes, but it can also cause you to notice more instability or discomfort in your pelvis in the meantime.

It's very common to experience lower back pain, tired legs, pressure in the pelvic area, or that feeling of never finding the perfect position to rest. And although these sensations are extremely frequent, that doesn't mean you have to resign yourself to them and endure them as best you can.

This is where prenatal yoga truly makes a difference. With gentle movements, mindful breathing, and postures designed for this stage, many women find they feel lighter, gain mobility, and reach these final weeks with significantly more well-being.

Benefits of yoga during the third trimester of pregnancy

Let's take it easy: the goal here isn't to gain flexibility or achieve advanced-level positions. This practice is designed to support you through everything your body is experiencing and help you approach childbirth with more confidence and peace of mind.

One of the benefits that pregnant women appreciate most (you tell us this all the time) is the relief from lower back pain and the tension that accumulates in the pelvis. Gentle movements help to mobilize the spine, improve posture, and reduce the stiffness that often appears as the baby's weight increases.

It also promotes pelvic and hip mobility, which is key for childbirth. Keeping these areas active and relaxed can help you feel more comfortable during pregnancy and, at the same time, prepare your body for labor.

And then there's breathing, which for us is a treasure. Learning to breathe consciously in prenatal yoga classes not only brings you calm in your daily life, but also becomes a very valuable tool for when contractions arrive and you need to manage the most intense moments of labor.

Of course, we haven't forgotten about emotional well-being. Giving yourself a few minutes to connect with yourself, slow down, and feel your baby can help you experience this stage with much more serenity. In a time with so many changes and, sometimes, so much uncertainty, giving yourself this space for self-care is also a precious way to prepare for your baby's arrival.

Recommended yoga poses in the third trimester of pregnancy

In the third trimester, less is more (repeat this as often as necessary). The important thing is to adopt adapted positions that respect the changes of pregnancy and allow you to move with complete safety.

Positions that promote pelvic mobility often feel great. Gentle movements like pelvic rocking or an adapted cat-cow pose help relieve pressure in the lower back, as your back will definitely feel it.

You'll also love the poses that help relieve leg tension and get rid of that heavy feeling. Incorporating small, mindful movements during your practice improves circulation and makes your body feel much lighter.

Gentle hip openers are another of our favorite prenatal yoga techniques. Always do them gently, of course; they help maintain mobility and prepare the body for labor.

And when your body craves rest (which is often at this stage), restorative postures take center stage. With cushions, blankets, or blocks, you can find comfortable positions where you can truly relax, breathe, and release tension effortlessly.

Yoga movements and postures to avoid during the third trimester

Yoga is a wonderful practice during pregnancy, but not everything is suitable at this stage, and it's important that you know that.

It's best to avoid positions that put too much pressure on your abdomen or compress the area where your baby is. We also recommend avoiding movements that could compromise your balance, as the shift in your center of gravity increases the risk of falls.

Deep twists and very strenuous stretches are also not a good idea right now. During pregnancy, your joints are more flexible due to hormonal changes, so forcing your range of motion can cause discomfort or increase the risk of injury.
